How to Stop Overthinking: 9 Practical Steps That Work

To stop overthinking, notice when you are looping, label it as "overthinking", write the worry down, separate what you can act on from what you cannot, set a fixed "worry time", calm your body with slow breathing, return to the present with a task, and protect your sleep. Overthinking is a habit of the mind, not a personality flaw. If it takes over your days and nights, it is often anxiety, and therapy helps.

1. Notice and Label It

Say to yourself, "I am overthinking." Naming the loop creates a little distance from it.

2. Write It Down

Put the worry on paper. Next to it, write either "I can act on this" or "I cannot solve this now". Choose one small step for the first group.

3. Set a Daily Worry Time

Give yourself 10 to 15 minutes early in the evening to think about worries. When they return later, tell yourself, "I will think about this at worry time."

4. Calm Your Body

Breathe in for about 4 seconds and out for about 6, for two minutes. When the body settles, the mind follows.

5. Shift to Action

Rumination feeds on sitting still. Walk, wash dishes, tidy a drawer or call someone. Give your attention something concrete to do.

6. Ask a Better Question

Instead of "What if it goes wrong?", ask "What is the most likely outcome?" and "What would I tell a friend?".

7. Accept Uncertainty

Much overthinking is a search for certainty that does not exist. Practise leaving a question unanswered.

8. Overthinking at Night

Keep a regular wake-up time, get morning daylight, avoid caffeine late in the day, and keep your phone away from bed. If you are awake and frustrated after about 20 minutes, get up and do something quiet in dim light. See our insomnia and sleep therapy page.

9. When Overthinking Is Anxiety

If overthinking happens on most days, cannot be switched off, and affects your sleep, work or relationships, it is likely linked to anxiety. CBT is very effective for it. See overthinking treatment and anxiety symptoms.
